Tempo Training in San Diego: Control Your Lift Speed to Maximize Strength and Muscle Gains

A client of ours, Mark, a 42-year-old attorney who trains before his downtown commute, hit the same 185-pound bench press for six straight sessions. Each time, he told us the bar felt “stuck.” On video, the problem wasn’t strength. It was speed. Mark dropped the bar to his chest in under a second, bounced it off his sternum, and muscled it back up using momentum he’d built on the way down. He wasn’t training his chest and triceps through a full range of controlled tension — he was training his ability to catch a falling weight. Once we slowed his eccentric phase to three full seconds and added a one-second pause at the chest, his working weight actually dropped by 15 pounds. Four weeks later, at the slower tempo, he was pressing 195 with better shoulder position than he’d ever had at 185.

This is the case for tempo training, and it’s one of the most underused tools in general population programming. Most people in San Diego gyms — from the outdoor bootcamps near Mission Bay to the machine circuits in La Jolla — lift at whatever speed feels natural. That’s a mistake, because speed is a variable, exactly like load, sets, and reps. Left uncontrolled, it quietly undermines the rest of the program.

The Problem With “Just Lift the Weight”

When a coach only prescribes sets, reps, and load, the client fills in the missing variable — speed — however feels comfortable that day. Tired clients speed up their eccentrics to get the set over with. Motivated clients rush their concentrics to hit a number. Neither pattern is wrong on its own, but neither is intentional, and intentional is the entire point of working with a coach instead of following a YouTube workout.

Uncontrolled tempo shows up most in the bottom third of a lift — the deepest part of a squat, the stretched position of a Romanian deadlift, the bottom of a push-up. That’s precisely where connective tissue is under the most load and where a rushed transition is most likely to produce a compensation pattern: knees caving, lumbar rounding, shoulders shrugging to finish a rep.

We see this constantly in intake assessments. A new client will tell us they “can squat 225” and then load the bar to demonstrate a rep that lasts under a second on the way down, with a visible bounce out of the hole. That’s not a 225-pound squat under control — it’s 225 pounds of momentum management. The first four weeks with almost every new client at Self Made involve stripping weight and adding tempo before we add load back. It’s not glamorous, but it’s the difference between a program that builds real strength and one that just moves iron around.

What Tempo Training Actually Means

Tempo is written as a four-digit code, and once a client learns to read it, it becomes as normal as reading sets and reps. The format is eccentric — bottom pause — concentric — top pause, all measured in seconds. A tempo of 3-1-1-0 on a back squat means: three seconds descending, a one-second pause at the bottom, one second to stand up, and no pause at the top before starting the next rep.

An “X” in the concentric slot means “as fast as possible” — used for power and strength work where bar speed matters. So 3-0-X-0 means a three-second lowering phase, no pause, an explosive lift, and no pause at the top. That’s a common tempo for a strength-phase trap bar deadlift or box squat.

Here’s how it plays out on three common lifts:

  • Goblet squat, 4-1-1-1: four seconds down, one-second pause in the hole, one second up, one-second pause at the top. Standard for teaching squat mechanics to a new client.
  • Flat dumbbell press, 3-1-2-0: three seconds lowering, one-second pause at the chest, two seconds pressing up, straight into the next rep. Standard hypertrophy tempo for chest and triceps.
  • Romanian deadlift, 3-0-1-0: three seconds lowering through the hip hinge, no pause, one second to stand tall. Used to reinforce hamstring loading without letting the bar drift off the legs.

Once tempo is written into the program the same way load is, a coach has full control over the training stimulus instead of half of it.

The Physiology: Why Time Under Tension Builds Muscle

The mechanism isn’t mysterious. Muscle fibers respond to mechanical tension, and mechanical tension is a function of both load and duration. A rep performed with a controlled 3-second eccentric produces more total tension exposure per set than the same rep performed in under a second, even at identical weight.

A 2015 systematic review and meta-analysis in Sports Medicine by Schoenfeld, Ogborn, and Krieger examined repetition duration across dozens of resistance training studies and found that moderate tempo protocols — roughly 0.5 to 8 seconds per rep — produced comparable hypertrophy outcomes, but that extremely fast, uncontrolled reps consistently underperformed for muscle growth compared to controlled tempos at the same relative intensity. In practice, that means the eccentric phase isn’t optional detail — it’s a meaningful part of the growth stimulus, not just a “lowering the weight so you can lift it again” formality.

The American College of Sports Medicine’s position stand on resistance training progression backs this from a different angle: it identifies time under tension, alongside load and volume, as a manipulable variable for both strength and hypertrophy outcomes, and recommends controlled repetition speed as standard practice for general population training, particularly during technique acquisition phases.

None of this means slower is always better. It means speed is a dial a coach should be turning on purpose, tied to a specific phase and goal — which is exactly how we structure blocks. For clients working through a broader periodized plan, this ties directly into how periodization is sequenced across a training year — tempo is one lever inside that larger structure, not a standalone gimmick.

Tempo Prescriptions by Goal

Tempo isn’t universal — it changes based on what a block is built to accomplish. We generally program within three ranges.

Strength phases use a controlled eccentric (2-3 seconds) paired with a maximally explosive concentric, written as X. The goal is force production, not fatigue accumulation, so the eccentric stays fast enough to preserve total sets without excessive soreness. A typical strength-phase back squat looks like 2-0-X-0 at 85% of one-rep max.

Hypertrophy phases extend both the eccentric and concentric, targeting 3-5 seconds of total tension per rep. A 3-1-2-0 tempo on a lat pulldown or leg press keeps the muscle under load through the full range, which is where most of our clients training for aesthetic goals spend the bulk of their programming. This is also where cycling rep ranges alongside tempo matters — the two variables compound rather than working independently.

Stability and motor-control phases, used most with new clients or anyone returning from injury, slow everything down — 4-2-2-1 or slower — with an emphasis on pause positions where a coach can visually confirm joint alignment before adding load.

A client chasing a specific outcome — more muscle on the glutes, a bigger deadlift, better shoulder control overhead — needs a tempo prescription that matches that outcome, not a generic “3 sets of 10” note with no speed attached to it.

How We Program Tempo Across a 12-Week Block

Weeks 1-4 run at a deliberately slow, controlled tempo — usually 4-1-1-1 across compound lifts. Load stays conservative, often 60-70% of estimated capacity, because the priority is pattern quality and joint control, not weight on the bar. This is where we correct the habits clients walk in with, like Mark’s bounced bench press.

Weeks 5-8 shift to a standard tempo — 3-1-1-0 or 2-0-2-0 — while load climbs toward 75-85% of working capacity. This is the volume-accumulation phase where most visible hypertrophy and strength adaptation happens, because the client now has enough control to handle heavier weight without losing the tempo discipline built in phase one.

Weeks 9-12 move toward faster, more explosive tempos — 2-0-X-0 — as the block peaks toward a strength test or a specific performance goal. Bar speed becomes the priority metric alongside load.

Common Mistakes We See in San Diego Gyms

The most frequent mistake is dropping the eccentric phase entirely. Clients coming from big-box gyms or self-guided programs are used to “getting the weight up,” with almost no attention paid to how it comes back down. The bar or dumbbell essentially free-falls, and momentum carries the next rep. This isn’t laziness — it’s simply never having been coached otherwise.

A second common error is pausing everywhere except where it matters. Clients will rest between reps at the top of a squat or press, where there’s no tension benefit, while rushing straight through the bottom position, where control is most needed. We flip this in coaching cues constantly: no rest at the top, full control at the bottom.

A third mistake, more common with clients coming off high training frequency, is applying the same fast tempo to every session regardless of fatigue. If someone trained hard the day before — say, an early morning run along Torrey Pines followed by an evening lift — a fatigued nervous system often can’t execute a true explosive concentric even when instructed to. Understanding how training frequency affects recovery and execution quality is part of why we build weekly schedules around a client’s actual life, not a generic template.

Finally, we see tempo ignored almost entirely on machines — leg press, chest press, lat pulldown — because clients assume fixed-path equipment doesn’t need speed control. It does. A controlled tempo on a leg press produces meaningfully more quad tension than the same weight moved carelessly.

Sample Tempo Workout You Can Run This Week

Here’s a hypertrophy-focused session we’d program for an intermediate client in a weeks 5-8 block, built around a 3-1-1-0 baseline tempo with variation by lift:

  • Back Squat — 4 sets of 6, tempo 3-1-1-0, 2 minutes rest
  • Flat Dumbbell Press — 4 sets of 8, tempo 3-1-2-0, 90 seconds rest
  • Romanian Deadlift — 3 sets of 10, tempo 3-0-1-0, 90 seconds rest
  • Chin-Up (assisted if needed) — 3 sets of 6-8, tempo 3-0-1-1, 2 minutes rest
  • Walking Lunge — 3 sets of 10 per leg, tempo 2-0-1-0, 60 seconds rest
  • Cable Face Pull — 3 sets of 15, tempo 2-1-1-1, 60 seconds rest

Notice the load selection has to change alongside tempo. A client who squats 185 pounds for 6 reps at a normal pace will typically need to drop to 155-165 pounds to hit the same rep count with a true 3-second eccentric and a full 1-second pause. That’s not weakness — it’s a longer time-under-tension demand at the same relative effort. We tell clients up front that their tempo-adjusted numbers will look smaller on paper than their gym-bro numbers, and that’s exactly the point.

Run this session once or twice weekly for four weeks before layering in additional load, and track total working weight at the prescribed tempo, not just the number on the plates.

Tracking Progress and Knowing When to Adjust

The clearest sign tempo work is producing results is load progression at a fixed tempo. If a client moved 155 pounds for 6 reps at 3-1-1-0 in week one and is moving 175 pounds for the same reps at the same tempo in week four, that’s unambiguous strength gain under controlled conditions — not a number inflated by momentum.

We also track rep quality subjectively using RPE (rate of perceived exertion) alongside tempo compliance. A client hitting the prescribed tempo but reporting RPE 6 out of 10 on their last set has room to add load. A client blowing through the tempo — rushing the eccentric to finish the set — needs either a load reduction or a tempo reminder before we touch the weight.

Video review is the most reliable tool here, and it doesn’t require anything sophisticated — a phone propped on a bench works fine. We’ll review a client’s squat or press on video every two to three weeks specifically checking tempo compliance: is the eccentric actually three seconds, or has it crept to 1.5 under fatigue? This is the same principle behind our intake process, where baseline fitness testing establishes objective starting numbers before any program begins — tempo tracking is an extension of that same discipline applied week to week rather than just at intake.

When a client can consistently hit prescribed tempo at a given load for two straight sessions, that’s the trigger to increase weight, not a fixed calendar date.

Who Should Prioritize Tempo Work — and Who Shouldn’t

Tempo control matters most for three groups: clients new to structured resistance training, clients returning from injury, and clients chasing hypertrophy goals where time under tension is a primary lever. For all three, the slower, more deliberate 3- to 4-second eccentric phases build the control and confidence that make heavier loading safe and productive later.

It matters least — or at least differently — for advanced athletes training explosively for sport-specific power, where the entire point of a lift is bar speed, not tension duration. A collegiate volleyball player working on vertical jump transfer needs fast, reactive concentrics far more than she needs a slow eccentric squat. In those cases we still prescribe tempo, but it skews toward “as fast as possible” concentrics with only enough eccentric control to protect the joints — closer to the approach we use in our 5-day split programming for advanced lifters, where volume and intensity distribution matter more than tempo emphasis on any single day.

The honest answer for most of our clients — busy professionals training two to four times a week — is that tempo work belongs in almost every block, at least during the first four to six weeks, simply because so few people have ever been taught to control a rep on the way down. It’s one of the highest-leverage, lowest-risk changes a coach can make to a program.
