A client walked into our Pacific Beach studio last spring with a familiar problem. She was six weeks out from a half marathon, running 28 miles a week, and her squat had stalled at the same 135 pounds for three months. She wasn’t overtraining in the way most people picture it — she wasn’t skipping sleep or living on protein bars. She was doing two demanding things well in isolation and expecting them to combine for free. They don’t. That’s not a motivation problem. It’s a programming problem, and it has a specific fix.
Why Strength and Endurance Compete for the Same Adaptation
The phenomenon has a name: the interference effect. When high-volume aerobic training and heavy resistance training are stacked without sequencing, the signaling pathways that drive endurance adaptation (AMPK) and the ones that drive hypertrophy and strength (mTOR) partially suppress each other. This isn’t folklore — it’s been studied since the 1980s and continues to show up in current concurrent-training literature reviewed by the National Strength and Conditioning Association.
The practical takeaway isn’t “stop running” or “stop lifting.” It’s that the two need to be sequenced deliberately across a week and across a training block, so the nervous system isn’t asked to produce a max-effort squat and a threshold run within the same 24-hour recovery window on a regular basis.

The 12-Week Structure: Three Blocks, Three Jobs
We break this program into three four-week phases. Each phase has one primary job. Trying to make every week accomplish everything is how clients end up stalled at the same numbers for months.
- Weeks 1-4 — Base and Hypertrophy: Moderate loads (65-72% of 1RM), higher volume (3-4 sets of 8-12 reps), and steady-state aerobic mileage building toward peak weekly volume by week 4.
- Weeks 5-8 — Max Strength and Threshold: Loads climb to 78-88% of 1RM for 4-5 sets of 3-6 reps. Running shifts from volume to intensity — tempo runs and threshold intervals replace some easy mileage. Week 6 is a scheduled deload.
- Weeks 9-12 — Power and Taper: Loads stay heavy but volume drops (3 sets of 3-5 reps at 85-90%), with explosive variations added. Running volume tapers 20-30% heading into a race or a final strength test in week 12.

What a Real Week Looks Like (Week 7 Example)
Week 7 sits in the max-strength block, so it’s the heaviest week in the entire 12-week arc. Here’s the actual structure we’d run:
- Monday: Lower body strength — back squat 5×4 at 84% 1RM, tempo 3110 (3-second eccentric, no pause, 1-second concentric, no pause at top), Romanian deadlift 3×8, single-leg step-ups 3×10 per side.
- Tuesday: Easy run, 4-5 miles, conversational pace — Balboa Park loop or the Mission Bay boardwalk.
- Wednesday: Upper body strength — bench press 5×4 at 82%, weighted pull-ups 4×6, single-arm row 3×10, core circuit.
- Thursday: Threshold intervals — 5 x 1000m at 10K pace with 90-second rest, or a Torrey Pines hill session substituting for track intervals.
- Friday: Full-body strength — trap bar deadlift 4×5 at 80%, incline dumbbell press 3×8, walking lunges 3×10 per leg.
- Saturday: Long run, 8-10 miles, easy pace.
- Sunday: Full rest or light mobility work.
Notice that the heaviest lifting day (Monday) is followed by an easy run, not a hard one, and the hardest run (Thursday intervals) is followed by a full-body session rather than a max-effort lower-body day. That spacing is the entire mechanism behind why this works.
The Week 6 Deload Isn’t Optional
Clients push back on this every single cycle. By week 6, the numbers are moving and it feels counterproductive to pull back. But the deload is where the adaptation from weeks 1-5 actually consolidates — you’re not losing progress, you’re banking it. Drop volume by 40-50% (2-3 sets instead of 4-5) while keeping intensity around 60-65% of 1RM, and cut running mileage by roughly a third for the week.

Programming Around the Menstrual Cycle
This isn’t a universal rule, but it’s worth building into the plan where a client’s cycle is regular and trackable. Some research suggests strength and power output trend slightly higher during the follicular phase (roughly days 1-14), which is a reasonable window to schedule the heaviest squat, deadlift, and threshold sessions. During the luteal phase, we’ll often hold intensity steady but trim a set or two and pay closer attention to reported RPE.

If cycle tracking isn’t practical or relevant for a given client — postmenopausal clients, those on certain birth control formulations, or anyone who’d rather not track it — the block structure above still works fine on its own. The hormonal layer is a refinement, not a requirement.
Recovery Is the Actual Bottleneck
Every client who has stalled on this program in our experience has stalled for the same reason: sleep, not programming. The interference effect gets measurably worse under sleep debt because both the aerobic and resistance training adaptations compete for the same limited recovery resources. The American College of Sports Medicine‘s position stand on resistance training progression is explicit that recovery capacity, not just programming variables, dictates how much load an athlete can absorb.
Practically, that means 7-9 hours a night is not a wellness platitude here — it’s a programming variable. What to Expect at Weeks 4, 8, and 12
By week 4, most clients notice better bar speed on submaximal lifts and slightly improved recovery between running efforts — this is aerobic base and movement efficiency, not yet strength. By week 8, after the deload and the first heavy block, we typically see 5-10% improvements in estimated 1RM on squat, deadlift, and bench, plus a noticeable drop in perceived effort at threshold pace. By week 12, most clients land at 8-15% total strength gains from baseline, alongside a faster threshold pace or improved race time, assuming the deload and sleep targets were followed.
These numbers aren’t guaranteed outcomes — they’re the typical range we see when the plan is followed as written. Clients who skip sessions, ignore the deload, or run additional unplanned mileage on top of the plan see smaller gains in both categories, which is exactly what the interference-effect research would predict.
Who This Plan Is Built For
This structure works best for women already running consistently (15+ miles a week) who want to add real strength without abandoning their endurance goals, or lifters preparing for an event like a half marathon or triathlon who don’t want to lose the strength base they’ve built.
